The ordered session: warm-up, five exercises with sets, reps and rest, cool-down, and where it sits in the week.
The session opens with 3 to 5 minutes of marching in place or brisk walking. Moderate intensity means the heart rate rises but you can still talk, and this warm-up brings you to that state before the first set.
Squats come first: 2 to 3 sets of 8 to 12 repetitions with 60 to 90 seconds of rest between sets. Bodyweight exercises use your own weight as resistance, so no equipment is involved.
Push-ups follow, starting from the variant you can complete for 8 clean reps — for most beginners that is wall push-ups or incline push-ups. The same dose applies: 2 to 3 sets × 8–12 reps, 60–90 s rest.

Lunges and the plank close the working sets: lunges for 8 to 12 reps per leg, the plank held 20 to 40 seconds, both for 2 to 3 sets with the same 60 to 90 second rest. A 2 to 3 minute cool-down of slow walking and gentle stretching ends the session.
The weekly schedule runs three sessions on non-consecutive days — for example Monday, Wednesday, Friday — so strength sessions for the same muscle groups are spaced at least 48 hours apart. Three sessions of about 20 minutes supply 60 of the 150 minutes the WHO recommends for moderate-intensity activity.
If a set cannot be finished with clean form, reduce the reps to 8 on the next set rather than skipping the rest interval. Rest times are part of the dose, not an optional pause.
